Get Ready to Get Strong 💪
Welcome back to Iron Gains! I’ve designed this program to help you build strength, move better, and increase your 1RM. In this block, we’ll continue to focus on building a strong base for your strength. The workouts in this program will help you strengthen your movement patterns, build muscle, and prepare your body for heavier loads in the following phases. Each month, I’ll post a new block of training here to the Gains Club membership.

Accumulation: How This Block Works
When most people think of strength training, they focus solely on lifting heavier weights. However, true strength development requires more than just adding weight to the bar. Mobility, balance & stability, hypertrophy, and endurance training all play crucial roles in improving overall strength, injury resilience, and lifting efficiency. Integrating these elements into your training can lead to more sustainable progress and long-term success in powerlifting or general strength development.

Develop core strength and postural control
Reduce the risk of injuries by addressing muscular imbalances
Build a solid foundation before progressing to heavier loads and complex movement patterns
Training Principles
4-Day Total Body Schedule Movement-pattern focused training (push, pull, hip hinge, squat, rotation)
Low to Moderate Intensity (65-75% 1RM)
High Repetitions (8-20 reps per exercise)
Slow & Controlled Movements to emphasize stabilization and time under tension
Unstable Training Environments (balance training, stability balls, single-leg exercises)
Minimal Rest Periods (30-90 seconds) to build endurance and control

Mobility: Expanding Your Strength Potential
Mobility is the ability to move freely and efficiently through a full range of motion. Without good mobility, lifters often struggle with depth in squats, positioning in deadlifts, and proper bar path in the bench press. Poor mobility leads to compensations, such as excessive forward lean in squats or rounding the lower back in deadlifts, increasing the risk of injury. By improving joint mobility—particularly in the hips, shoulders, and ankles—you create better positioning for lifts, allowing for greater force production and efficiency. Mobility drills like deep squat holds, thoracic rotations, and ankle mobility exercises help unlock this potential and make heavy lifts feel smoother.
Balance & Stability: Building a Strong Foundation
Balance and stability ensure that your body can control and support heavy loads without energy leaks. Core stability, for example, is critical in squats and deadlifts, as a weak core leads to excessive forward bending and compromised form. Balance is equally important, especially for maintaining proper foot pressure and bar path throughout lifts. Training single-leg movements (such as Bulgarian split squats), incorporating anti-rotation core exercises, and reinforcing proper bracing techniques help create a solid base to transfer force efficiently from the ground up. Without stability, even a strong lifter can fail to execute a lift properly under maximal loads.
Hypertrophy: More Muscle, More Strength Potential
Hypertrophy training (muscle growth) serves as the foundation for maximal strength. Strength is a product of both neuromuscular efficiency (how well your nervous system recruits muscle fibers) and the amount of muscle mass available to generate force. By increasing muscle size through moderate-to-high rep training (6-12 reps per set), you create a larger potential for force output when transitioning into heavier, low-rep strength work. Muscle-building movements like tempo squats, high-rep bench press, and Romanian deadlifts improve work capacity and lay the groundwork for stronger lifts. Simply put, a bigger muscle has more potential to be a stronger muscle when trained correctly.
Endurance: Strength That Lasts
Endurance isn’t just for runners—it plays a key role in strength development by improving your ability to handle higher training volumes and recover between sets. Muscular endurance ensures that your stabilizing muscles don’t fatigue too quickly, which is essential for maintaining proper form during heavy lifts. Cardiovascular endurance also improves overall work capacity, allowing you to sustain higher training intensities for longer periods without burning out. Incorporating sled pushes, circuit training, or higher-rep accessory work helps improve endurance, leading to better recovery between sets and greater long-term strength progression.
The Strength Puzzle: A Holistic Approach
Each of these elements—mobility, stability, hypertrophy, and endurance—works together to support maximum strength gains. Ignoring any of them can lead to weaknesses, plateaus, or even injury. By incorporating a balanced approach to training, lifters not only get stronger but also move better, stay healthier, and perform more efficiently under heavy loads. Strength is more than just lifting big—it’s about building a resilient, well-rounded body capable of sustaining strength for the long haul.
Workout Structure
Each workout follows a structured format to optimize stabilization and endurance.
1. Warm-Up (10-15 Minutes)
Foam Rolling (Self-Myofascial Release): Focus on tight areas (calves, quads, lats, etc.)
Dynamic Stretching: Arm circles, leg swings, walking lunges
Core & Balance Activation: Plank variations, single-leg balance drills
2. Strength & Stability Training (30-40 Minutes)
Each session includes compound movements with an emphasis on control and stability.
3. Conditioning & Endurance (10-15 Minutes)
Choose from 3 options for training: steady state cardio, Tabata HIIT, or Circuits
Circuit-style exercises to build endurance and movement efficiency.
Examples: Rowing, jumping jacks, kettlebell swings, mountain climbers, etc
4. Cool-Down & Recovery (5-10 Minutes)
Static Stretching & Foam Rolling
Print a copy of each workout and use it to track your progress each week, or print out the blank Tracking Sheet template included in the following section. If you’d like something more compact, check out my Fitness Journals available on Amazon.
Progressing Through the Program
Starting Intensity: Begin with 65% of your 1-rep max (1RM) for key lifts such as the bench press, squat, deadlift, and overhead press (OHP). This moderate intensity allows for proper technique reinforcement while building endurance and muscle coordination.
Unknown 1RM? No Problem! If you are unsure of your 1RM, start with a weight that feels challenging but manageable for 10-12 reps, ensuring proper form. Your estimated 1RM can be tested at the end of the program.
Gradual Progression: Each week, aim to increase the load by 2.5-5%, ensuring that form remains strict. If a lift feels too easy, increase weight slightly. If form deteriorates, maintain or reduce the weight.
Accessory Work: Focus on stabilization and unilateral movements (e.g., cable woodchops single-arm rows) to correct imbalances and enhance overall movement efficiency. Keep accessory work to an RPE 8 or 9.
